A running step is roughly half again as long as a walking one, and costs about 60% more energy per kilometre.
Measuring beats estimating by a wide margin. Walk ten steps normally, measure the whole distance, divide by ten.

Asked only because the published height factors were fitted separately, and they differ by 0.002 — about 3 mm a step. Measure your stride and this stops mattering.

- The energy figure is a flat rate per kilogram per kilometre. It ignores speed, hills, wind and surface, and it is easily a third out either way.
- 10,000 steps is the name of a 1965 pedometer, not a clinical target. The measured benefit starts accruing well below it.
10,000 steps is a 1965 product name
It has no clinical origin. In 1965 the Yamasa Clock and Instrument Company began selling a pedometer in Japan called the manpo-kei — the ten-thousand-step meter. The number was chosen because it was round, memorable, and because the character for ten thousand, 万, happens to look like a person walking. No trial produced it. No committee recommended it. It was a name on a box, and it escaped into sixty years of health advice.
What the evidence since actually shows is more useful and less tidy. A 2019 study in JAMA Internal Medicine tracked about 17,000 older women — mean age around 72 — wearing accelerometers, and found mortality risk falling steadily from roughly 4,400 steps a day, continuing to improve to around 7,500, and then flattening. Beyond 7,500 the curve stopped moving. That is a finding about women in their seventies, and it does not transfer directly to a thirty-year-old, but it does the thing the 10,000 figure never did: it comes from measurement.
The practical reading is that the first few thousand steps you add matter far more than the last few thousand you chase. Someone going from 2,000 to 5,000 steps a day has captured most of the measured benefit. Someone grinding from 9,000 to 10,000 to close a ring is optimising a marketing decision made before the moon landing. The formal public-health guidance, incidentally, is not written in steps at all — the CDC recommends 150 minutes a week of moderate-intensity activity, which is a measure of time and intensity rather than of a counter.
How to measure your step length in two minutes
This is worth more than every formula below it. The entire calculation is one multiplication, so all of its accuracy is the accuracy of one number — and that number takes two minutes and a tape measure to pin down properly.
- Find a flat stretch of ten metres or so. A corridor, a driveway, a quiet pavement.
- Mark a starting line and stand with your toes on it. Walk ten normal steps — normal is the whole point; do not stride out for the tape.
- Mark where the toe of your leading foot lands on the tenth step.
- Measure from the first mark to the second, and divide by ten. That is your step length. 7.3 m over ten steps is 73 cm a step.
- Do it twice. If the two runs differ by more than a couple of centimetres, you were thinking about your feet — walk it again while looking ahead.
Wear the shoes you usually walk in and use the pace you usually walk at. Step length grows with speed, so a measurement taken while hurrying will overstate every casual walk you log afterwards. If you want a running figure, measure it separately by the same method; running step length varies far more with speed than walking does, and one measurement will not cover both.

The populations behind the numbers matter, and they are narrow. The stride factors of 0.413 and 0.415 are regression estimates from adults walking at a comfortable pace on level ground; they were not fitted to children, to anyone using a walking aid, or to anyone whose gait has been changed by injury, surgery, or a neurological condition. The step-count evidence quoted above comes from women with a mean age of about 72. If you are none of those people, the shape of the finding may still hold while the numbers do not.

Steps are counted; distance is inferred. Everything on the results panel is one multiplication away from the step count, which is why the stride estimate carries all of the uncertainty.

The steps needed for a target distance is the same multiplication run backwards, rounded up: a part step does not get you there. The time figure divides the distance by the pace you entered and does nothing cleverer than that — it assumes you walk the whole way at one speed and never stop at a crossing.
10,000 steps at 175 cm, step by step
A man of 175 cm walking: 175 × 0.415 = 72.6 cm a step. Ten thousand of those is 726,250 cm, which is 7,262.5 m — 7.26 km. In miles, 7.2625 ÷ 1.609344 = 4.51. At a comfortable 5 km/h that walk takes 7.2625 ÷ 5 = 1.4525 hours, or 1 h 27 min. The energy figure is 0.57 × 75 kg × 7.2625 km = 310 kcal.
Backwards, for a 5 km target: 5,000 m ÷ 0.72625 m is 6,884.7 steps, which rounds up to 6,885 — you do not arrive on a fraction of a step. That is why the 5 km run everyone knows is comfortably under the 10,000-step target, and why hitting 10,000 by walking alone means covering rather more ground than a parkrun.
Now the same 10,000 steps for a woman of 160 cm: 160 × 0.413 = 66.1 cm, so the distance is 6.61 km or 4.11 miles. Identical counter reading, 650 m less ground, and about 10% less energy — which is the whole reason a step target applied uniformly across a household is measuring different things for each person in it.
Where this is wrong, and by roughly how much
- The height estimate is a population average. Two people of the same height and sex can have step lengths 10 cm apart, which is a 14% error on every distance the tool reports. Measuring removes this entirely, which is why the measured option exists.
- Step length is not constant. It grows with speed, shortens uphill and on rough ground, and shortens again when you are tired or carrying something. One number stands in for all of that.
- The step count itself is an estimate. Wrist counters register arm movement that was not a step and miss steps taken while pushing a pram or holding a handrail. A pocket-carried phone misses steps while it is on a desk. Errors of 5 to 10% are normal before the stride maths starts.
- The calorie figure is the roughest number here. A flat rate per kilogram per kilometre has no term for pace, gradient, wind, surface, gait efficiency, or load. It is reported to whole kilocalories precisely to signal that the third digit was never real.
- Running is treated coarsely. Running step length varies with speed far more than walking does, so the 0.65 and 0.67 factors are broad. If you run regularly, measure your step length at your usual pace and enter it.
What this calculator assumes
- Every step is the same length. Real walks contain short steps, turns, stairs, and standing still.
- The step count you entered is the number of steps you took. See above — it usually is not, quite.
- The published height factors describe your gait. They describe an average adult walking on the flat at a comfortable pace.
- You walk the whole distance at one pace, without stopping, for the time estimate.
- Energy cost scales with body mass and distance and with nothing else. It does not, but the corrections need data a web form cannot collect.
- Imperial figures are converted with the exact definitions — 1 inch = 0.0254 m, 1 mile = 1,609.344 m, 1 pound = 0.45359237 kg.

How many miles is 10,000 steps?
Between about 3.7 and 5 miles, and which end you land on is decided almost entirely by your height. A 175 cm (5 ft 9 in) man walking at a comfortable pace takes steps of roughly 72.6 cm, so 10,000 steps is 7.26 km or 4.51 miles. A 160 cm (5 ft 3 in) woman takes steps of about 66.1 cm, so the same 10,000 steps is 6.61 km or 4.11 miles — 0.65 km less for identical effort on the counter. The flat “10,000 steps is 5 miles” you see quoted assumes a stride longer than most people actually have.
How do I measure my stride length?
Mark a starting point, walk ten normal steps on the flat, and mark where the toe of your leading foot finishes. Measure that whole distance and divide by ten. Ten steps rather than one matters: a single step measured deliberately is always longer than the ones you take without thinking, and dividing by ten averages out the difference. Do it at your usual walking pace, in the shoes you usually walk in, and repeat it once to check. Two minutes with a tape measure beats any formula on this page.
Is 10,000 steps a day actually the right target?
It is not a clinical target and never was. The number comes from a pedometer sold in Japan in 1965 called the manpo-kei — literally the 10,000-step meter — chosen partly because the character 万, meaning ten thousand, looks like a walking figure. It was a product name. Research since has found benefit accruing at far lower counts: a 2019 study in JAMA Internal Medicine following older women found mortality risk dropping from around 4,400 steps a day and levelling off near 7,500, with no additional benefit measured beyond that. If a number helps you move more, use it. Just do not treat falling short of 10,000 as a clinical failure.
How many steps are in a mile?
A mile is exactly 1,609.344 metres, so divide that by your step length. At 72.6 cm a step, a mile is about 2,216 steps; at 66 cm it is closer to 2,440. The widely repeated “2,000 steps to a mile” implies a step of 80 cm, which is long for walking — it is nearer a running step. Work it out from your own measurement instead, or read the target distance row in the calculator above, which does exactly this division for whatever distance you enter.
How many calories does 10,000 steps burn?
For a 75 kg person walking, roughly 310 kcal — but the emphasis belongs on “roughly”. The figure here uses about 0.57 kcal per kilogram of body mass per kilometre walked, which is a flat rate that ignores your speed, the gradient, the surface, the wind, how efficiently you walk, and anything you are carrying. Real energy cost varies by a third or more around that, and none of these calculators can see any of the variables that would narrow it. Use it as an order of magnitude, not as a budget to eat against.
Is stride length the same as step length?
Strictly, no, and almost every source gets this wrong. A step is one foot to the other; a stride is a full gait cycle, so one stride is two steps. The height factors everyone quotes as “stride length” — 0.413 for women, 0.415 for men — are actually estimates of step length, which is what pedometer arithmetic needs, since a pedometer counts steps. This calculator uses them as step length, which is how they were fitted. If you find a source claiming a 1.5 m stride for a 1.8 m person, it is using the strict definition and you would need to halve it before multiplying by a step count.
Why does my phone report a different distance?
Because it is usually not doing this calculation. A phone with GPS measures the route directly and does not need a stride at all, which makes it more accurate outdoors and useless on a treadmill. Without GPS, phones and watches estimate stride from your height and — on better devices — learn it from past GPS-tracked walks, so their figure drifts towards your real stride over time. Step counts themselves also differ: wrist counters over-read arm gestures and under-read when you push a trolley or hold a rail.

The conversion arithmetic is fixed by definition and cannot go stale. The stride factors and the energy rate are estimates from the literature, quoted as such; the step-count evidence is an active research area and the thresholds above are one well-cited study rather than a settled consensus. Measuring your own stride makes most of this page unnecessary, which is the outcome it is hoping for.
